How much deep sleep do you need?

Deep sleep is the stage everyone wants more of and nobody can command directly. Here is how much is normal, why it falls with age, and which of the popular ways to increase it actually do.
About 13–23% of your night
Most adults need roughly 1 to 2 hours of deep sleep a night, which is about 13 to 23% of total sleep. On a seven-and-a-half-hour night that works out at somewhere around 60 to 110 minutes.
The more useful point is that this is not a target you control directly. Deep sleep is taken first when you are short — the body protects it ahead of everything else — so for most people the way to get more of it is simply to sleep longer and more regularly.
What deep sleep actually is
Deep sleep is stage N3, also called slow-wave sleep after the large, slow delta waves that dominate it. It is the hardest stage to be woken from: someone roused out of N3 is confused and groggy for several minutes, which is the same mechanism behind a brutal 3:00 AM alarm.
It is when a great deal of the body's physical maintenance happens. Growth hormone is released in its largest pulses, tissue repair is at its most active, and the immune system does much of its work. It also plays a major part in consolidating factual memory.
How much deep sleep is normal, by age

If your tracker tells you that you got 45 minutes of deep sleep and you are 58, that is not necessarily a problem — it may simply be your age doing what age does.
When you get it: the first half of the night
Deep sleep is heavily front-loaded. It fills the first two sleep cycles and is largely gone by about five and a half hours into a typical eight-hour night, after which the night shifts to light sleep and REM.
Two consequences follow from that, and they are the practically useful ones:
- A short night costs you REM, not deep sleep. If you sleep four hours you get most of your N3 and almost none of your REM. That is why a very short night tends to hit mood and memory harder than it hits physical energy.
- A late bedtime costs more than a late wake-up. Losing an hour at the front of the night removes deep sleep; losing one at the end removes REM.

How to increase deep sleep
Most of what circulates on this subject overstates what is controllable. Here is the honest ranking.
What genuinely helps
- Sleep more, and at consistent times. This is by far the biggest lever. Deep sleep is prioritised by the body, so increasing total sleep increases it — and after a period of restriction you get a rebound with more N3 than usual.
- Exercise. Regular physical activity is one of the few interventions repeatedly shown to increase slow-wave sleep. The effect comes from training regularly rather than from a hard session the night before.
- Keep the room cool. Core body temperature has to fall for sleep to consolidate, and a room that is too warm fragments deep sleep more reliably than almost any other environmental factor.
- Cut evening alcohol. Alcohol increases N3 early in the night and then fragments the second half badly. The net effect on a night's sleep quality is negative.
What does less than claimed
- Supplements. Evidence for reliably raising N3 with over-the-counter products is weak. In the UK, melatonin is in any case prescription-only, and it is a timing signal rather than a deep-sleep booster.
- Chasing your tracker's number. Consumer devices infer stages from movement and heart rate and agree only moderately with laboratory measurement on stage-level detail. Optimising a number that is itself an estimate is a good way to create anxiety about sleep, which reliably makes sleep worse.

Sleep longer and at more consistent times, exercise regularly, keep the bedroom cool, and cut evening alcohol. Those four do more than anything else. Supplements have weak evidence for raising N3.
Why is my deep sleep so low?
The commonest reasons are age, which reduces N3 naturally, short total sleep, alcohol, a warm bedroom, and fragmented sleep from an untreated problem such as sleep apnoea. Tracker inaccuracy is also a real possibility.
When do you get the most deep sleep?

Is deep sleep more important than REM?
They do different jobs rather than competing. Deep sleep handles physical restoration and factual memory; REM handles emotional processing and a large share of memory consolidation. A healthy night needs both, which is an argument for sleeping the full length rather than optimising one stage.
